Program overview

Functional fitness trains your body to handle real-life movements and challenges. This program combines strength, mobility, stability, and conditioning to make you stronger, more mobile, and better prepared for whatever life throws at you.

Program structure:

  • 4 training days per week
  • 45 minutes per session
  • Strength + mobility + conditioning in every session
  • Progressive challenge over 6 weeks

What is functional fitness?

Functional training focuses on:

  1. Movement patterns (push, pull, hinge, squat, carry, rotate)
  2. Multi-planar movement (not just forward/back)
  3. Core stability (transferring force efficiently)
  4. Mobility (moving joints through full range)
  5. Conditioning (sustaining effort over time)

Unlike isolation exercises, functional movements train your body as an integrated system.

The 6 foundational movement patterns

Every workout includes exercises from these patterns:

Week 1-2: Foundation

Day 1: Strength + mobility

Warm-up (5 minutes):

  • Cat-cow stretches x 10
  • World's greatest stretch x 5 each side
  • Arm circles x 10 each direction
  • Leg swings x 10 each leg

Strength circuit - Complete 3 rounds, rest 60 seconds between rounds:

Day 2: Conditioning + core

  • Bodyweight squats x 10
  • Arm swings x 20

Conditioning circuit - 4 rounds, minimal rest:

Strength circuit - 3 rounds, rest 60 seconds:

  • Arm circles: 20 each direction
  • Squat jumps: 5

Changes from weeks 1-2:

  • Increase weight on all exercises by 2-5kg
  • Reduce rest periods by 15 seconds
  • Add 1 set to strength circuits

  • Medicine ball chest pass: 5 reps
  • Kettlebell swing: 10 reps

Testing your progress

Week 1 benchmark tests (record results)

  1. Max push-ups in 1 minute
  2. Max squats in 1 minute
  3. Plank hold for max time
  4. Farmer's walk with X weight for max distance
  5. Day 6 AMRAP score (rounds + reps)

Week 6 retest

Repeat all benchmark tests. Expect improvements of:

  • 20-30% more push-ups and squats
  • 30-50% longer plank hold
  • Significant conditioning improvements
  • Better movement quality and less soreness

Tips for functional training

  1. Quality over quantity: Move well before moving fast
  2. Train all patterns equally: Don't neglect carries and rotation
  3. Include mobility: It's part of fitness, not separate
  4. Progress gradually: Master movements before adding load
  5. Train for life: Think about movements you actually do

After the program

Options for continuing:

  • Repeat with heavier weights and harder variations
  • Specialise toward a specific goal (strength, sport, etc.)
  • Maintain with 2-3 sessions per week while pursuing other activities
  • Add sport-specific training
