Tips for effective stretching:
- Never stretch cold muscles - do light movement first
- Hold each stretch for 30-60 seconds
- Breathe deeply and relax into each stretch
- Never bounce or force a stretch
- Stop if you feel pain (discomfort is normal, pain is not)
The routine
Hold each stretch for 30-60 seconds. For stretches done on one side, repeat on the opposite side.
Stretch 1: Neck rolls
Targets: Neck, upper trapezius
How to perform:
- Sit or stand tall with shoulders relaxed
- Slowly drop your chin to your chest
- Gently roll your head to the right, ear towards shoulder
- Continue rolling your head back (looking up slightly)
- Roll to the left side, then back to center
- Reverse direction and repeat
Tip: Move slowly and don't force the stretch backward
Stretch 2: Shoulder stretch
Targets: Shoulders, upper back
How to perform:
- Bring your right arm across your chest
- Use your left hand to gently press above the elbow
- Keep your shoulder down (don't shrug)
- Feel the stretch in your shoulder and upper back
- Hold, then switch sides
Stretch 3: Tricep stretch
Targets: Triceps, shoulders
How to perform:
- Raise your right arm overhead
- Bend at the elbow, reaching your hand down your back
- Use your left hand to gently press on your right elbow
- Feel the stretch along the back of your arm
- Hold, then switch sides
Stretch 4: Cat-cow stretch
Targets: Spine, back muscles, core
How to perform:
- Start on hands and knees (tabletop position)
- Cat: Round your back toward the ceiling, tuck chin to chest
- Cow: Arch your back, lift your head and tailbone
- Flow smoothly between positions with your breath
- Repeat 10 times
Tip: Inhale on cow, exhale on cat
Stretch 5: Child's pose
Targets: Lower back, hips, shoulders
How to perform:
- From tabletop, sit your hips back toward your heels
- Extend your arms forward on the floor
- Rest your forehead on the mat
- Relax your entire body and breathe deeply
- Hold for 30-60 seconds
Variation: Spread knees wider for a deeper hip stretch
Stretch 6: Figure-four stretch
Targets: Glutes, hip rotators, piriformis
How to perform:
- Lie on your back with knees bent, feet flat
- Cross your right ankle over your left knee
- Thread your hands behind your left thigh
- Gently pull your left leg toward your chest
- Feel the stretch in your right hip and glute
- Hold, then switch sides
Stretch 7: Hip flexor stretch
Targets: Hip flexors, quadriceps
How to perform:
- Kneel on your right knee, left foot in front
- Keep your torso upright
- Gently push your hips forward
- Feel the stretch in the front of your right hip
- Hold, then switch sides
Tip: Squeeze your glute on the kneeling side for a deeper stretch
Stretch 8: Hamstring stretch
Targets: Hamstrings, lower back
How to perform:
- Sit on the floor with legs extended
- Reach toward your toes with both hands
- Keep your back as straight as possible
- Feel the stretch along the back of your legs
- Hold and breathe
Alternative: Do one leg at a time with the other bent
Stretch 9: Quad stretch
Targets: Quadriceps, hip flexors
How to perform:
- Stand tall (hold a wall for balance if needed)
- Bend your right knee, bringing foot toward your glute
- Grab your ankle with your right hand
- Keep knees close together
- Feel the stretch in the front of your thigh
- Hold, then switch sides
Stretch 10: Calf stretch
Targets: Calves, Achilles tendon
How to perform:
- Face a wall, hands at shoulder height on the wall
- Step your right foot back, keeping it straight
- Bend your left knee slightly
- Press your right heel toward the floor
- Feel the stretch in your right calf
- Hold, then switch sides
